It turns out that running 3000+ miles per year, doing no strength training and having family history of dodgy knees including a father who's had 2 knee replacements means that at some point mine was likely to break, and break it now has. Who would have thought it?
So I'm booked in for an arthroscopy to tidy up some cartilage and a meniscus.
I have all the info from the consultant, a very well regarded knee specialist, and have been told I'll walk out of the hospital, light exercise at 2 weeks, feeling normal at 4 weeks and back to full activity at 6 weeks. Usual proviso's all provided around risks, chances of success, usual fun and games.
But I figured a good few if you must have gone through similar so wanted to get your real world experiences.

I have had 3 arthroscopies. 2 on my right knee and 1 on my left.
The best advice I can give is don't rush it, do the physiotherapy and DO THE PHYSIOTHERAPY.

As above, now need a knee replacement. I'm pretty sure I didn't need all that cartilage cut away.
What dove1 said. My daughter had the same last year, was patchy with the physio, and accordingly took longer to get back to normal than she should have done.
I’ve had 6 knee ops and my advice would be get ahead of the rehab by doing prehab work and as others have said do the physio post op.
